Who the 2-day program suits
A two-day program is the best choice when life gives you gym time twice a week: busy family years, shift work, or anyone for whom training matters but is not the only hobby. Most muscle and strength gains are achieved with two weekly sessions, as long as sets are taken close enough to failure.
The 2-day split is also a good comeback program after a break: the load spreads evenly and no single workout gets too long.
Who this is not for
- If you can train three or more times a week: the 3-day split gives more volume for the same time.
- Advanced lifters whose weekly volume does not fit into two sessions without them running past 90 minutes.
- Complete beginners: the beginner gym program teaches the lifts first.
Workouts A and B
Both days are full-body sessions with different exercises. At least one rest day in between. 3-4 sets per exercise, 5-10 reps on the main lifts and 8-15 on isolation work.
Workout A: full body
| Exercise | Sets | Reps | Rest | RPE |
|---|---|---|---|---|
| Barbell back squat | 3-4 | 5-8 | 3 min | 8 |
| Barbell bench press | 3-4 | 5-8 | 3 min | 8 |
| Barbell bent-over row | 3 | 8-10 | 2 min | 8 |
| Lunge | 2-3 | 10-12 / leg | 90 s | 8 |
| Plank | 3 | 30-60 s | 60 s | 8 |
Workout B: full body
| Exercise | Sets | Reps | Rest | RPE |
|---|---|---|---|---|
| Romanian deadlift | 3-4 | 6-8 | 3 min | 8 |
| Barbell overhead press | 3 | 6-8 | 2-3 min | 8 |
| Wide-grip lat pulldown | 3 | 8-12 | 2 min | 8 |
| Leg press | 3 | 10-15 | 2 min | 8 |
| Cable crunch | 3 | 10-15 | 60 s | 8 |

Progression over weeks 1-8
With two sessions a week recovery is not the bottleneck, so sets can go close to failure from week 3 on. Add load whenever you reach the top of the rep range in every set.
| Weeks | Sets | Load | Note |
|---|---|---|---|
| Weeks 1-2 | 3 sets per exercise | RPE 7 | Find your working weights. Bottom of the rep range in every lift. |
| Weeks 3-4 | 3-4 sets on the main lifts | RPE 8 | Add weight when you hit the top of the range. |
| Weeks 5-7 | 4 sets on the main lifts, 3 on the rest | RPE 8-9 | Last set close to failure. +2.5 kg once the range is filled. |
| Week 8 | 2 sets per exercise (deload) | About 15-20 % lighter | Recovery week, then a new block from your week 7 weights. |
How the program works
The backbone is compound lifts: squat, bench press, row, a deadlift variation and overhead press cover the whole body in two sessions. Every muscle group gets trained twice a week, an effective frequency.
Progression is simple: when you hit the top of the rep range with good technique, add weight next time. With two weekly sessions recovery is rarely the bottleneck, so sets can be taken close to failure.
When two sessions become routine and you want more, move to a 3-day split instead of stretching individual workouts endlessly.
